Clinical measurements consistently show three cycles of 4-7-8 breathing reduce resting heart rate by an average of 10 to 15 bpm in adults with elevated baseline rates.
The mechanism is direct vagal activation. Each 8 second exhale signals the brainstem to slow the sinoatrial node, the heart’s pacemaker. The 7 second hold amplifies this by raising CO2, dilating peripheral vessels, and reducing the workload on each contraction.
57 seconds total. Three rounds. A measurable cardiac shift before sleep.

The breath the whirling dervishes used to spin into ecstasy. 🌀
Sufi breathing is continuous and rhythmic — no pause, often with sound and movement — built to quiet the mind and crack the heart wide open. You don't need to whirl; just follow the rhythm and let it carry you out of your head and into your heart.
Breathe with me.

Panic attack or hit with anxiety out of nowhere? Try three rounds of this before anything else 👇
The real reason it works in a panic: when you’re anxious, you’re almost always over-breathing on the inhale (gasping in too much air), which actually lowers CO2 and makes panic symptoms worse (dizziness, tingling, racing heart). By keeping the inhale tiny (just 2 seconds), you stop the hyperventilation cycle at the source. Then the 7-second hold normalizes your CO2 levels, and the 8-second exhale (4x longer than your inhale) gives you one of the strongest vagal activations possible. It’s not magic, but when you need relief fast, this is one of the most powerful tools in the toolkit.
What you might notice in around 1 minute:
1. Panic symptoms drop fast: short inhales stop the hyperventilation spiral.
2. Dizziness and tingling fade: CO2 rebalances within a few cycles.
3. Racing heart slows: the 1:4 ratio is one of the strongest vagal hits you can do.
4. More reps, more relief: shorter cycle = you get to round 5 or 6 quicker.
5. A tool you can use mid-panic: works even when “just breathe deep” fails.
Do it with me (3 rounds):
Inhale 2 (through your nose, tiny, soft) → hold 7 (tongue relaxed) → exhale 8 (through your mouth, slow and full)
Don’t gulp the inhale. The whole point is that it’s small. If 7 seconds feels too long, scale to 2/5/8 and build up.
Save this for when you need it and share with someone that could benefit - they will thank you!
Remember - Breathwork is a tool of the practice, NOT the practice itself 👁️ doing Breathwork alone will not fix the underlying issue. It will just make you feel better on the moment.
If you actually want to go after the underlying issue and learn from a 1000 year old lineage made so simple it works in 15 minutes - comment “CALM”. I’ll send you my communities free 7 day challenge 🙏🏻❤️🌊
Breathing Exercise to Fall Asleep | 4-4-8 Breathing
This practice uses the 4-4-8 rhythm.
The Rhythm:
- Inhale: 4 Seconds
- Hold: 4 Seconds
- Exhale: 8 Seconds
- Hold: 0.5 Seconds
Exhale is longer than inhale, which helps activate the parasympathetic nervous system, commonly known as the "rest and digest" system, to immediately reduce stress, lower heart rate, and decrease blood pressure.
You take around 3.6 breaths per minute while doing this breathing exercise.
Everyone's lungs are different! The Pocket Breath Coach app lets you easily try faster or slower versions of this exercise. Explore different speeds until you find the one that helps your body feel perfectly centered. Available on the App Store and Google Play
FAQs and Tips
Should you breathe through your nose or mouth?
Go with what feels comfortable and relaxing to you, but here's what many people find helpful:
- Breathe in softly through your nose
- Breathe out through your mouth, like you're softly blowing on hot food to cool it down
- Or simply breathe in and out through your nose if that feels better for you
Let your belly expand on the inhale and soften on the exhale. Try to keep your chest still. When you breathe out, let your shoulders drop and relax. Keep the shoulders relaxed when you breathe in.
Breathe in deeply, but not so full it hurts. Calm, not forced.
How long should you do this?
Do what feels comfortable and relaxing to you. Most people enjoy between 1-20 minutes. If you're new to breathing exercises, just try it for a minute or two and see how you feel.
Breathing in a slow, steady rhythm helps signal safety to your nervous system. It activates the parasympathetic "rest and digest" response. Your muscles relax and your heart rate may go down. You may even notice your mind getting quieter. With regular practice, you can feel calmer, think clearly, and drift off to sleep more easily.
Disclaimer: For info and education only; not medical advice. Consult a doctor if you have heart or lung conditions. Never practice while driving. Stop if you feel lightheaded.
This sound helps your nervous system release built-up stress. It works because the frequency aligns with the brain’s natural alpha wave state — the same state linked to relaxation, recovery, and deeper breathing. Alpha waves become active when the mind slows down but remains aware. After about a minute of listening, the brain begins to match the rhythm. Brain activity synchronizes, breathing becomes smoother, and the body gradually shifts into a calmer, more balanced state.
