Sub-20 minute 5K. No crazy mileage.
You don’t need to run every day.
You just need structure + consistency.
This is what worked for me 👇
Run 3x per week (non-negotiable)
🏃♂️ Easy Run – build the engine
6–8 km easy
Conversational pace
Finish feeling like you could do more
⚡ Hard Run – get faster
Tempo:
2 km easy
3–4 km @ 4:10–4:20 / km
1 km easy
OR
Threshold:
4–6 × 1 km @ 4:00–4:30 / km
90 sec jog rest
🧱 Long Run – endurance
10–14 km easy
Last 2 km slightly quicker
No fluff.
No hero miles.
Just purposeful training done consistently.
That’s how sub-20 happens 🔥
Running fast isn’t just about fitness… it’s about structure.
If you want to break 60 minutes for 10K, this is what actually works 👀👇
60 minutes = 6:00/km pace.
Totally achievable.
But not by “just running”.
⸻
After my knee surgery I had to rebuild everything.
And trust me rebuilding at slower paces teaches you patience.
Sub-60 isn’t about talent.
It’s about consistency + smart training 🤝🔥
⸻
1️⃣ Run with a plan
Stop running random kilometers.
Start training with purpose.
Key workout example:
👉 5 × 1 km @ 5:40–5:50/km
Rest: 90 sec easy jog
Your body must learn to feel 6:00/km as controlled not stressful.
⸻
2️⃣ Build your aerobic base 🏃♂️
One easy run per week:
👉 8–14 km at 6:45–7:30/km
You should be able to talk in full sentences.
Endurance makes race pace feel easier.
⸻
3️⃣ Add structured intervals (rotate weekly) 🔥
Here are 4 powerful sessions:
A) 6 × 800m @ 5:30–5:40/km
Rest: 90 sec jog
B) 4 × 1.5 km @ 5:45/km
Rest: 2 min jog
C) 10 × 400m @ 5:15–5:25/km
Rest: 60 sec jog
D) 3 × 2 km @ 5:50/km
Rest: 2 min jog
Rotate one per week.
One quality session is enough.
⸻
4️⃣ Long run still matters
Once per week:
12–15 km easy.
The stronger your engine,
the easier km 7–10 feel.
⸻
5️⃣ Run smart 🧠
• Don’t go out at 5:30/km
• First 3 km controlled (~6:05–6:10)
• Build rhythm
• Push last 2 km
Most people fail because they start too fast.
⸻
Why am I telling you this?
Because Sub-60 feels huge…
until you break it.
Give yourself 8–12 structured weeks.
Stay consistent.
Trust the process.
Sub-60 is not extreme.
It’s structured.

MY TOP TIPS AS A 15:21 5K RUNNER 🏃♂️
1️⃣ Sack off the 80/20 rule — train like the Norwegians
More controlled threshold, less junk miles. Quality AND quantity.
2️⃣ Strides every week
Neuromuscular sharpness = free speed.
3️⃣ Consistency beats motivation
Average training repeated > one perfect week.
4️⃣ Learn to sit in the discomfort
5K hurts. You don’t avoid the pain — you manage it better.
5️⃣ Fuel like performance actually matters
Carbs = speed. Low energy = slow legs.
Running fast isn’t just about fitness… it’s about structure.

Most beginner–intermediate runners over complicate each distance.
They think they need a perfect 5K plan to PB their 5K.
Or a specific 10K block to improve their 10K.
But unless you’re an advanced runner, you’ll probably PB at almost every distance (aside from the marathon) regardless of what you’re “training for.”
Building mileage for a half marathon?
Your 5K improves.
Working on tempo for a 10K?
Your 5K and half improve.
Adding consistent easy volume?
Everything improves.
Why?
Because you’re still building your aerobic engine.
And when that engine gets bigger, it raises the ceiling on almost every race distance.
The marathon is different, it demands specific preparation.
But from 5K to half marathon?
If you’re consistent and progressing properly, you don’t need to specialise yet.
Stop chasing the perfect distance specific plan.
Build your base.
Stay consistent.
Progress patiently.
The PBs will stack up across the board.
If you want help structuring your training so you improve at every distance, comment “PB” and I’ll message you.

Running fast isn’t just about fitness… it’s about strategy.
And one more thing: not everyone can or has to run 5K in 25 minutes.
Running isn’t a club with an entry time. It’s your pace, your Journey!
If you want to break the 25-minute 5K barrier, this is what actually works 👇
After my knee surgery I had to relearn pace and patience
16 weeks later I was back running a sub-38 10K. Progress comes from smart training, not just effort.
1️⃣ Run fast but with a plan
Your body needs to feel race pace before you can hold it.
Try rotating these sessions:
• 8–10 × 400m at 5K pace (60–90s rest)
• 5 × 800m slightly slower than 5K pace (2 min rest)
• 10 × 1 min fast / 1 min easy at 5K pace
• 3 × 1 km at controlled race pace (2–3 min rest)
Consistency > one all-out session.
2️⃣ Don’t skip the long run 🏃♂️
One easy 8–12 km run per week builds your base.
Better endurance = less struggle in the last 2 km.
3️⃣ Strength training matters 💪
Strong legs + core keep your form stable when fatigue hits.
Squats, lunges, calf raises. Simple. Effective.
4️⃣ Run smart, not just hard 🧠
• Don’t go out too fast in the first 1–2 km
• Aim for smooth pacing
• Cadence around 170–180 helps efficiency
• Learn to repeat strong kilometers — not just one fast one
5️⃣ Consistency beats everything
You don’t need perfect training.
You need 6–8 solid weeks without quitting.
Why am I telling you this?
Because sub-25 once felt far away for me too.
Smart structure + patience changes everything.
Now it’s your turn.
Try it. Stay consistent. Tell me where you’re at 👇

I improved my half marathon from 2:00 → 1:37 in 6 months.
Here’s exactly how I structured my training 👇
First — I run every day right now.
But that is NOT necessary to improve. Consistency matters more than streaks.
My weekly structure:
• 1 Top-End Speed Day
400m / 800m / 1000m repeats
At 5K pace or faster
Full recovery between reps(60-120 Seconds)
• 1 Tempo Day
3–10K total at goal half marathon pace
OR 2–3K efforts at goal half marathon pace with 60-120 second rest in between reps
Always with warmup + cooldown
• 1 Long Run
Gradually building distance and intensity as race approaches
Add 2–3K race pace efforts with 1k rest in between
OR finishing long runs with a few KM at race pace
The rest of the week = easy zone 2 aerobic miles.
The biggest changes:
• Structured intensity
• Progressive overload
• Patience
• Consistency over months
You don’t need to run every day.
You need a plan.
Sub-1:30 loading.
What’s actually working in my training right now? 😁
After years of chasing faster times and dealing with setbacks, I’ve learned that consistency beats complexity every time.
Right now I’m leaning on three simple habits. Post run strides a few times a week to keep my legs sharp.
A full rest day with no running or lifting because recovery is where the work pays off. And combo workouts that stack tempo with hills to get more training effect without extra volume.
None of this is revolutionary. But it works because it fits my life and my body right now.
Your training should do the same.
The runners I work with often ask me how do I know what’s worth keeping in my plan?
Start with what you can actually stick to, then build from there.
If you want help figuring out what clicks for you, follow me @joeltoppin_dc for more ways to keep leveling up your training.
Running a sub 1:45 half marathon isn’t about talent.
It’s about building a strong base and training smart.
If this is your goal, here’s what actually works 👇
1️⃣ Weekly mileage matters
Before chasing pace, build consistency.
👉 Aim for 45–65 km per week.
Not perfect weeks. Consistent weeks.
2️⃣ Long runs build race confidence 🏃♂️
Every week: 16–22 km easy.
Sometimes add quality:
• last 4–6 km close to race pace
This teaches your body to run strong when tired.
3️⃣ Half marathon pace workouts are key
You must learn race rhythm.
My favorites:
• 3 × 10 min @ HM pace (2 min easy)
• 4 × 3 km @ HM pace (3 min jog)
Controlled. Sustainable. Effective.
4️⃣ Add speed once per week ⚡
Speed makes HM pace feel easier:
• 5 × 3 min hard / 2 min easy
• 8–10 × 400 m @ 5K pace
Not all-out. Controlled speed.
5️⃣ Strength training keeps you strong 💪
Strong glutes, calves and core = better form late in the race.
2 short sessions per week are enough.
6️⃣ Recover like it matters
Easy runs EASY.
Sleep. Eat. Hydrate.
That’s where fitness sticks.
Not everyone needs sub 1:45.
But these principles help ANY runner level up 🚀
For context:
I’ve run 1:18 half marathon, sub-2:50 marathon, and rebuilt after knee surgery.
What made the difference?
Consistency. Structure. Patience.
