I’m not a certified GOATA instructor, nor have I perfected my technique. However, I have been consistent in my training and can speak to its benefits from an athlete’s perspective.

Here are the 4 things I’ve learned in my 4 weeks training GOATA:

1. It starts at the feet. 🔑
If your feet can’t support your body without the arches collapsing, you’re still larping GOATA. The feet are the foundation. When they’re strong and stable, everything above them has a better chance of moving the way it should.

2. GOATA is more than a training method.
It’s not just about improving movement and building a more durable lower body. It’s also about how you live outside the gym. The goal is to reduce time spent in compressed positions and learn to exist in more open, joint-friendly ones like Seiza or a long sit.

3. The recode process is individual.
Four weeks can look very different depending on the person. Years of sitting, inactivity, or lack of sport usually means more patterns to unwind. The more compensation built up over time, the longer the process tends to take. It can’t be rushed.

4. GOATA doesn’t replace lifting.
I used to think GOATA and weight training were opposites, but they’re not. The goal is to apply GOATA principles under load so strength actually transfers to movement. Midfoot pressure, eggshell heels, and keeping the head in the column all still apply.

Only 4 weeks in and still learning a lot, but I’ll keep sharing what I pick up along the way.

The GOATA Bulgarian SS iso is a pretty simple way to train the bow and get comfortable loading your back chain.

Holding this position puts the glute and hamstring of the loaded leg to work, while the resistance band adds tension that makes it even easier to feel that posterior chain engagement.

Over time, the idea is to make getting into these positions more natural instead of having to constantly think about it.

Nothing too complicated. Just getting better at loading and holding good positions. There’s a reason you see SGA doing these. 🏹

Make sure you start with groundwork before progressing to the standing exercises.

What is Athletic putting?

Scottie Scheffler’s putting coach describes athletic putting as a reactive, instinct-driven method. Instead of obsessing over stats and calculations, players focus on reacting naturally to what they see.

While AimPoint appeals to more analytical golfers by giving them a step-by-step, data-based green-reading system, athletic putting takes the opposite approach. It leans on intuition, not formulas.

Most athletic putters avoid using alignment lines on their golf ball. This forces the eyes and body to work together in reading the putt, relying on vision and feel as the main “data sources.”

At its core, athletic putting reframes putting as an athletic motion, not just a mechanical one. It builds trust in your instincts, the same way a basketball player trusts their shot or a quarterback trusts their throw.

The GOATA hip series has easily been the crown jewel of all the GOATA movements I’ve learned so far.

1. Hip Pulses: A regression from hip rockers that I’ve actually found works better for me as I continue building hip strength. I know I say this a lot, but these don’t look like much. Perfect form can give you CRAZY relief, especially if one hip is tighter than the other.

2. Hip Stretch: This one will make you realize just how long you might’ve gone without actually feeling or engaging your weaker hip.

3. Rest in Seiza: We spend so much time sitting in chairs that we gradually lose access to hip rotation we rarely use. My right hip internal rotation has improved tremendously since consistently practicing this series with proper form.

The biggest takeaway is that it’s not just about the exercises. Pairing these movements with better daily habits like resting on the floor, avoiding sitting between sets, and freeing up your feet and joints can make a HUGE difference in how your body feels, sometimes almost immediately.

This is a reminder to actually get comfortable in the GOATA hip stretch

It doesn’t always have to be a static hold. Once you find the position, start moving your torso and arms through different planes while making sure the stretching hip doesn’t budge or compensate.

The more I breakdown the feels in my golf swing, the more I discover just how much of my body has been shut off for so long. because hip rotation is so essential to playing golf, they’ve become my number one priority

This has been one of the easiest ways for me to build more awareness in a weaker or less active hip.

When you’re doing it right, you should feel that working-side posterior chain start to engage (more specifically the glute med, QL, oblique) while the hip stays locked in its flexed position

Get comfortable in the position, then learn how to move around it

This might not look like much, but trust me when I say it’s one of the best glute burns I’ve felt from any exercise

Weighted child rockers have become one of my favorite ways to actually feel my glutes working.

The glutes serve as stabilizers for our pelvic control which is a huge missing link in my golf swing. That’s why looking for the simplest and most effective ways to activate the glutes have been a top priority in my fitness journey.

I like focusing on one side at a time so each glute has to work independently, similar to single-leg standing work.

A few cues that make a huge difference:
• Keep your head over the working knee instead of centered
• Keep your shin flush with the mat and heel away
• As you come up, keep your butt back to maintain tension through the glute and posterior chain

I think part of why these feel so effective is that years of compensations can make it harder to actually connect with and load the glutes the way we want. Things like relying too much on the lower back, previous ankle sprains, or poor trunk control can all change how we move.

If you struggle to feel your glutes, give these a try (start with no weight to master your form)

My favorite strong grip feel

Feeling a pinned trail shoulder helps me not tense up the right arm and get too “active.”

I used to think my alignment was always off but turns out my right shoulder was doing all the work and causing a case of the hooks.

I don’t see a lot of tips for strong grips out there so I’ll leave some of my favorite feels/swing thoughts that I’m trying out to match my swing to my grip.

If you have a strong grip try this out and let me know what you think 🏌🏽

I spam these hip rockers every single day

My hip rotation has gotten so much better from these, and I didn’t even realize how much I was missing until I started playing golf more.

Form is everything. Start slow, keep your spine long, and stay active through the shin and ankle of the hip you’re working. Keep the back leg internally rotated with the heel pointing away too.

For me, especially working on my weaker left hip, I know I’m in a good position when I can actually feel that side of my QL working.

If your hips feel uneven, try adding these in. Just remember hip rockers aren’t gonna magically fix everything. Weak glutes, a tight QL, and other imbalances can play a role too.

Follow along if you’re trying to move better, stay durable, and learn more about your body

The half-kneeling bow pulse has been huge for helping me actually get into my left hip, something I’ve struggled with for a long time.

Pushing into more external rotation on my left side also helps me feel my left QL engage, which has been useful for balancing out my overactive right side.

This movement can feel intense for me, sometimes even making me a little lightheaded. It’s made me realize how unfamiliar my body is with accessing these positions on my left side.

Between GOATA and golf, I’ve become way more aware of how my hips and joints actually move.

If you have a hiked hip or a tight hip/QL, try this on the opposite side and see how your body responds.

If you’re interested in increasing your hip awareness, moving better, and preventing injuries, follow along for more insights from my journey in golf and GOATA.

The GOATA squat trains the bow and gets you loading into your posterior chain, where most of your power for sprinting and jumping comes from

Been taking a break from any weighted work to focus on perfecting form for the movement.

You can use a plate (like I am), Chucks, or GOATA boards to help get your feet and ankles in a better position and keep pressure out of the heels.

Make sure to do groundwork first to decompress the body before jumping into standing GOATA work

I do this every day before I train/practice

My full GOATA warmup has become nonnegotiable for me. It wakes up my hips and feet, activates my back chain, and gets my whole body ready to move.

I like to think of it as “returning to baseline.” Instead of isolating one muscle, I’m bringing awareness back to my entire body before I ask it to perform.

Try this before your next workout and be ready for anything.
