✅ PROPER FORM CHECKLIST:

1️⃣ Seat: Peeth seedhi. Handle pakdo. Core tight.
2️⃣ Setup: Pads ghutne ke just upar. Wide start position.
3️⃣ Movement: Saans chhodo. Legs ko control se andar lao.
4️⃣ Squeeze: 2 sec hold karo center mein. Inner thigh jala do.
5️⃣ Return: 3 sec mein wapas. Stretch feel karo. Slam mat karo.
6️⃣ Range: Full ROM. Half reps = Half results.

❌ 3 MISTAKES KILLING GAINS:
1. Weight bahut zyada = Hip flexor se kheench raha
2. Tez-tez reps = Momentum, muscle nahi
3. Peeth gol karna = Lower back pain ready

🎯 KYU ZAROORI HAI:
Strong adductors = Better squat stability + Injury prevention + Thicker legs

PROPER FORM: Standing Bicep Curl 🔱

Biceps banana hai toh pehle form banana padega. Weight baad mein aayega.

✅ STEP BY STEP PROPER FORM:

1️⃣ Stance — Kadhon ki width par pair. Core tight. Seedha khade ho.
2️⃣ Grip — Dumbbell ko shoulder width se pakdo. Kalai seedhi rakho.
3️⃣ Elbow Position — Kohni body ke saath LOCK. Aage piche nahi hilengi.
4️⃣ The Curl — Sirf forearm uthao. Biceps ko soch kar squeeze karo.
5️⃣ Peak Contraction — Upar 2 sec HOLD karo. Jaise biceps crush kar rahe ho.
6️⃣ Eccentric — 3 sec lagakar SLOW neeche lao. Full stretch feel karo.

❌ 3 COMMON MISTAKES:
1. Swing/Jhatka — Momentum = Zero bicep tension
2. Kohni Aage Karna — Front delt kaam karne lagta hai
3. Half Reps — Na full stretch, na full squeeze

🎯 TEMPO RULE: 1 Sec Up + 2 Sec Hold + 3 Sec Down

Yaad Rakho: Form > Weight > Ego
Halkay weight se sahi form = 2x Growth

✅ PROPER FORM CHECKLIST:

1️⃣ Stance: Feet shoulder-width. Core tight. Stand tall.
2️⃣ Elbows: LOCK them to your sides. They should NOT move forward or back.
3️⃣ The Curl: Lift with your forearm only. Think about squeezing your bicep.
4️⃣ Peak Contraction: HOLD for 2 sec at the top. Squeeze like your life depends on it.
5️⃣ The Descent: Lower SLOW for 3 sec. Get a full stretch at the bottom.

❌ 3 MISTAKES KILLING YOUR GAINS:
1. Swinging your back = You’re training momentum, not biceps
2. Moving your elbows = Your front delts take over
3. Half reps = No stretch, no squeeze, no growth

🎯 TEMPO RULE: 1 Sec Up + 2 Sec Squeeze + 3 Sec Down Slow

Remember: Form > Weight > Ego

Bench angle aur elbow position check karo bhai 💯

✅ PROPER FORM CHECKLIST:

1️⃣ Bench Angle: 30° only. 45° = Too much front delt.
2️⃣ Setup: Shoulder blades PINNED back. Arch in lower back. Feet planted.
3️⃣ Grip: Dumbbells inline with upper chest, not shoulders.
4️⃣ Elbows: 45° from body. NOT flared 90°. Save your rotator cuff.
5️⃣ Press: Push UP and slightly IN. Think "bring biceps together".
6️⃣ Lockout: Stop 1 inch before lockout. Keep tension on pecs.
7️⃣ Descent: 3 seconds down. Full stretch at bottom. Feel it.

❌ 3 MISTAKES KILLING GAINS:
1. Bench at 45°+ = All front delt, no chest
2. Bouncing dumbbells = Momentum, not muscle
3. Flaring elbows = Shoulder pain loading...

🎯 CUE: "Chest up. Elbows in. Slow down."

Upper chest grows slow. But right form = guaranteed growth 📈
