Training your feet & ankles alongside your shoulders & hips is what separates a full body move from a standard strength set.

The lunge calf raise and push press combines a single leg lunge, a rise onto the ball of the foot, and a press overhead, so your base, your core, and your shoulders all have to cooperate at once.

Because you are balanced on one leg, the small muscles of the foot and the calf have to activate to keep you steady. That steadiness lets the power from your legs travel up through your core and into the press.

Holding that position also asks your core to resist twisting and leaning while a load moves overhead (Anti-Rotation & Lateral flexion).

TRAIN like this so the hip and ankle joints get taken through a useful range of motion. The result is a stronger base, better single leg power, and improved balance, all in one pattern.
You can still lift heavy while building up the parts of the body that typically get overlooked. I did 5 reps on each side x3 with a 32kg and had the foot, legs & shoulder reach failure together.

Most people train strength, endurance, and rotation separately, but athletes need ALL 3 working together.

This rotational clean into a curtsy lunge puts them in one movement. You pull the kettlebell up while turning 180°, then drop into a curtsy lunge (a lunge where the back leg crosses behind the front and you face forward), so every rep asks you to generate force, absorb it, and stay balanced on one leg.

Here’s why it works:
The twist forces your hips to produce rotation on the way up and control it on the way down, which is the same skill you use when you throw, swing, or change direction. Because the weight pulls to one side, your core has to resist being dragged off line, and that resistance is what builds real core strength. Meanwhile, your upper body has to coordinate the pull while your base is moving, which trains timing and control instead of just raw force.

ADD to improve single leg work for strength and stability at the hip and knee, string the reps together to keep your heart rate elevated. That combination of strength under rotation and sustained effort is what builds a more complete athlete. DO 5-10 reps total depending on the weight for 3 sets, 60-90 sec rest and see & feel the difference in the body.

Your feet are the first thing to hit the ground and the last thing to leave it, which means every rep you do starts with whatever they can control.

This tippy toe deadlift into squat upright row is a simple way to find out. Rising onto the balls of your feet forces the small stabilizers in your feet and ankles to work much harder than they do in a flat footed deadlift, and the knee has to travel over the toes to support the move.

Pairing the hinge with the squat means your hips and knees have to hand off the Kettlebell smoothly from one pattern to the next, which builds coordination between the 2 on an already unstable base.

Finishing with the upright row adds a demand on the core and the shoulders, so force created at the ground has to travel through your whole body before it reaches your hands.

TRAIN strength and balance together to build resilience against the ankle and knee issues that often start with a weak foundation, support athletic performance, and improve how well power transfers from your feet through your hips and out through your arms. I did 10x4 of these and my feet were the first to give. Need to train on the toes more.

Got some crazy back cracks from this one & did some much needed work for the hips, shoulders & spine.

Stiff hips and a stiff back are often the same problem showing up in two places. The hips and the thoracic spine are meant to share rotation. When the hips can’t turn well, the lower back picks up the slack, and that is where the tightness & ache tend to build up.

The lizard thoracic rotation press fixes this by keeping the outer edge of the front foot on the ground, which loads the outer hip, the foot, and the IT band (the long strip of connective tissue running down the outside of your thigh) while you hold a deep lunge. In that position the hip flexors (the muscles at the front of your hip that lift your knee) & the hamstrings are lengthened, building strength in a Deep range.

Adding the spine rotation on top with a press teaches the mid-back and the hips to move together. Scapula control is built, pushing and stabilizing with the bottom arm and fully pressing and rotating with the other.

ADDING Moves like this builds strength at the end of your hip range and ties it to spinal movement, which means less discomfort, better training output, and smoother, more fluid motion in everything from squats to daily life…. I did 10 on each side x3 and felt all of these benefits. See these benefits as well in my classes @thefurnace.ny

Most people treat stretching and strength as two separate jobs, but you can train both at once by strengthening your deep ranges of motion.

This flow moves from a Half Split into a Lunge Lift Press, and each piece has a clear role. The Half Split lengthens the hamstrings and the hip flexors (the muscles at the front of your hip that lift your knee), which gives you access to a deeper position. The lunge lift then asks you to control and load that range, building strength in the most difficult range of the lunge. The press adds the arms and core, so the whole body stays engaged while the legs work.

Because the muscles are warmed, lengthened, and challenged under control, this primes you for heavier lifting. Strength you build through stretching is usable strength, since your body learns to produce force in the same positions you need during training and daily movement.

That means you save time by combining strength and flexibility in one drill, and you build joints and tissues that are more resilient to injury. DO 10 each x3 and notice hips open and feel healthier. See these benefits in my classes @thefurnace.ny

The upright row to twist push press pairs two heavy shoulder movements, and what makes it work is the hip hinge that connects them. The upright row pulls the weight up and the hips catch it, loading the glutes and hamstrings so the lower body absorbs force before the shoulders have to. From there, the hips drive upward and rotate, and that power travels through the trunk into the press.

The core and spine stability demand is what keeps this safe at heavier loads. As the hips rotate, the muscles around the spine have to resist unwanted bending and twisting, so the move comes from the hips and the shoulders receive a controlled, well timed transfer of force.

Training the lower body to catch, power, and rotate gives you control over what happens up top. When the hips handle that work, you can use more reps and heavier weights for the shoulders while keeping the hips in charge of the movement.

That combination builds a body that produces and controls force from the ground up, and targets the upper body while thinking about the lower.

DO 10 reps total here (1 upright row, 1 twist push press as one) for 4 sets. See these benefits in my classes @badassacademy

Finally 1 combo that warms up and strengthens the parts of the body that people need most.

The Tippy Toe Squat works from the ground up. Squatting on your toes loads the feet, calves and ankles (the small muscles and tendons that absorb force and stabilize every lift), which builds stronger feet and better control through the lower body.

Additionally, when on the toes you can get your knees and hips to move through a deeper range of motion, passing lack of dorsiflexion in the ankles.

From there, the external rotation (turning the arm outward and down at the shoulder) trains the rotator cuff (the group of small muscles that keeps the shoulder joint centered), and the high pull brings the scapulas & traps to work, further strengthening the cuffs.

Holding an upright torso the entire time forces the spine and core to stabilize while the arms and legs balance and move separately.

This is how we actually warm up in a fraction of the time. Moving several joints through large ranges back to back increases blood flow to the tendons (the tissue connecting muscle to bone) that take the most stress in your main lifts.

Warmer, better prepared tissue and more usable range at the elbows, knees, and hips set you up to lift stronger and with better positioning.

DO 10-15 x3 and notice the joints lossen and get stronger. See these benefits in my classes @thefurnace.ny

I see a lot of us not knowing how to end the Standard Kettlebell swing. When you finish a swing, the kettlebell should end in front of you, and that finish is the setup for everything that comes next. Let’s practice it with a full body flow: high pull into a diamond pushup.

The hip hinge (the folding motion at your hips, where your torso tips forward while your back stays flat) starts the movement and catches (finishes) it before you end it in front of you.

That hinge drives the explosive pull, so the high pull teaches you to generate power through your legs and hips instead of yanking with your arms. Your core fires to keep the bell under control as it travels up and back down & in plank position.

Once the bell is set down, the diamond pushup (hands close together under your chest) with a wide base asks for a slower, controlled press. This shifts the demand from fast, hip driven power to steady pushing strength.

PAIRING the two builds strength, endurance, and mobility in one sequence, and teaches you how to safely end any type of swing. Do 10-15 total x4 60 sec rest and you’ve essentially hit the full body, push, pull and legs. See these benefits in my classes @badassacademy

Resisting a moving weight builds a body that stays strong and stable, required for training full body and athletic moves…

Axe Swing Lunge works:

- Hip rotation and mobility: the swing pulls your hips through a rotational path while the lunge loads each hip separately, building usable range & strength in the joints.

- Core stability and anti-lateral flexion: the moving weight tries to bend you sideways, so your trunk muscles (the deep and side abdominals) have to resist that pull and keep your spine stacked.

- Working imbalances: each side has to control the load on its own, which shows you quickly which side is weaker or less coordinated.

ADD moves like this to make more out of your time, touching on: Conditioning, coordination, strength, power, mobility, and allowing the Upper body, lower body and core to work together. I did 12 total reps x4 and was COOKING.

This is how we LEVEL UP the Hips and decrease pain everywhere else…

The Curtsy lunge loads the glute medius (the side-hip muscle that keeps your pelvis level) and the adductors (inner thigh), while adding a rotational demand The Reverse lunge shifts the work to the quads and glute max. And the Clean, a hip-driven pull, trains the posterior chain (hamstrings, glutes, and back).

Why it’s good:

- Multi-plane work: side-to-side, rotational, and forward-back movement in one sequence.
- Single-leg stability: both lunges challenge balance and expose strength differences between sides.

Healthy Hips, back & knees:

- Stable pelvis: strong glute medius and glute max let the hips control the pelvis and thigh, so the lumbar spine (lower back) doesn’t have to over-arch or twist to compensate.
- Knee tracking: the glutes control the thigh’s inward rotation, so the knee is less likely to cave inward under load, which can reduce stress on the patellofemoral joint (where the kneecap meets the thigh bone).

Athletic performance:

- Power transfer: stronger hip extensors and stabilizers support sprinting, jumping, and throwing.
- Change of direction: the curtsy builds control in the side-to-side and rotational planes involved in cutting and pivoting.
- Single-leg strength: most sports happen on one leg at a time, so this carries over to running, stepping, and landing.
- Conditioning: the clean adds explosive hip extension and raises heart rate, combining strength and conditioning in one sequence.

ADD this one for 10 total reps (5 rev & 5 curtsy) on each side for 3-4 sets and notice the legs burn up and the hips feel open.

Lower back stiffness often comes from the spine losing the ability to move in all directions, so this superset trains depth, hinging, and rotation together with a lighter load.

1. In the squat hold curls into rows, you stay in a deep squat and hinge forward, which makes the erector spinae (the muscles running along both sides of your spine) and the deep core work to hold your position. Doing 2 curls into 2 rows keeps tension steady while you stay in the bottom range of both the squat and the hinge, two fundamental movements.
10 total for 3 sets.

2. The twist reach row follows up by moving the spine in a way most training skips. You shift your hips laterally, reach across your body to stretch the lat (the largest muscle in the upper body, responsible for pulling and rotation), and rotate through the spine as you row. Each of these pieces adds mobility where your back tends to tighten. 15 per side for 3 sets.

ADD these positions with lighter weight can help your lifts feel safer, your everyday movement feel smoother, and your back feel less stiff and sore. Expect to lift heavier and with less pain as well. See these benefits in my classes @thefurnace.ny

A lot of the times we skip explosive & balance and go straight to the standard heavy, bilateral lifting. Adding power & stability especially with unilateral work to your training can activate dormant muscles & help plateaus.

Imbalances Fixed:
Training both sides independently forces your weaker leg and hip to carry its own load, no dominant side compensating, no asymmetry hiding.

Stabilizers (Feet to Spine):
The lunge & deadlift demands foot, ankle, knee and hip stability while the swing to snatch drives rapid hip extension power. Every stabilizer from the arch of your foot to your deep spinal muscles fires in sequence to hold the chain together.

Powerful Glute max & medius/minimus firing for balance:
The hip hinge at the base loads the glutes, then the explosive drive of the lunge and controlled deadlift pulls maximum power from the glute max, and support from the secondary glute muscles, combining strength and speed in a single rep.

Overhead Shoulder & Hip Mobility:
Pressing the dumbbells locked out overhead demands both thoracic extension and hip flexor length simultaneously, helping with better posture and hip fluidity.

ADD these moves to the routine to make the most out of your time and to combine multiple benefits with one workout. I did 10 on each side for both x4 with lighter dumbbells and felt incredible. See lunge, deadlift and press based movements in my classes @thefurnace.ny
