A sleep study that explains why “I’ll catch up this weekend” doesn’t work.

Researchers put people on 4 hours of sleep a night for 14 days straight. By day 14, their reaction times were as slow as someone who’d been awake for 88 hours straight, nearly 4 full days with zero sleep.

Then they gave everyone two full nights of 8 hours to recover.

Performance only partially came back.

Two nights of good sleep couldn’t undo 2 weeks of debt.

Sports science has basically the same finding under a different name. Push an athlete past their recovery capacity for too long and you get overtraining syndrome. Once someone’s going through it, recovery’s no longer measured in days off. Research puts it at months, sometimes longer, even with complete rest.

If your body crossed into recovery debt 3 weeks ago, a week in the Caymans doesn’t get you back. The debt accumulated day by day. It needs to get paid back the same way, not in one lump sum.

Here are 3 signs your body has been in recovery debt for a while, and your tax and interest have been stacking.

Sign 1️⃣ You get sick the moment you slow down

The cold that always seems to hitch a ride on your vacation, never when you’re hustling. This is sometimes called “leisure sickness”: stress hormones suppress symptoms during the high output period, it drops once you allow yourself to slow down.

Sign 2️⃣ You wake up tired no matter how many hours you get

10 hours on paper, but the tiredness doesn’t make sense based on how much you sleep. A hallmark of accumulated recovery debt

Sign 3️⃣ Things that used to be effortless or take normal effort now feel overwhelming

Same effort, worse output. In sports science this is one of the first flags of pushing past recovery capacity, performance drops even though the effort hasn’t changed.

To the 9am you with firm boundaries and a clear scope of work 🫡

Then there’s the 2:47pm you. A client asks for “one tiny tweak” (it’s never tiny), and you hear yourself say “of course, no charge!!” just to make the conversation end.

Why do we cave on boundaries late in the day?

Decision-making needs mental energy and clarity, and by 4pm most founders are running on fumes.

In one famous study, judges granted parole about 65% of the time after a food break.

Right before a break? Almost never.

So if your free revisions and surprise discounts all seem to happen after 2pm, consider checking what you had for lunch and schedule in a mid-afternoon break.

Save the hard conversations for the morning and give yourself permission to reply “let me get back to you tomorrow.”

Huge shoutout to the almond at the bottom of my bag. You’ve been through a lot 🥜

If your lunch was 2 lattes and a handful of whatever you found in your bag, and you’re now irrationally furious at a thumbs-up emoji in Slack… my friend, it’s probably not the emoji.

Can skipping meals actually make you more irritable at work? The data says yes. Researchers tracked people’s hunger and mood for 3 weeks. The hungrier they got, the more irritable and angry they felt, and the less they enjoyed their day.

Hangry is officially science.

Your team definitely feels it. The short reply and the 3pm “per my last email” passive aggressiveness, that’s likely the cranky latte filled brain talking.

Think of feeding yourself well as how you get through the to-do list without biting anyone’s head off, like gas for your car.

Before you get defensive about your ambitions, this has nothing to do with being less ambitious.

High achievers often overwork in the name of ambition and wanting to hit certain goals in life. I know for a fact a lot of you out there have hit a lot of goals, but never took the time to appreciate yourself for getting to those goals.

The point of this is learning to step back and appreciate life and the world. Rather than being hyperfocused on monetary, status, and material goals, start noticing the little things in life most miss, because we’re always rushing to somewhere.

Let the intricacy of the flower petals take your breath away 🌼 Maybe it’s the first time in a long time you notice the gentle dance of the autumn leaves 🍂 Or maybe for a second, you let the glittering water under the sun catch your attention ✨

When we’re hyperfocused on the material things in life, our mind & vision narrow. Our brain perceives constant threat and work becomes a way to self-soothe.

When we allow ourselves to see the world, the beauty and magic of this world, everything expands and the nervous system naturally softens.

Instead of using all your wellness gadgets, step outside and see the world with curiosity like a child. I promise it will work better than any technology you can buy.

In 2011, researchers tracked 1,112 parole rulings made by 8 experienced judges in Israel.

At the start of the day, “percentage of favorable rulings drops gradually from ~65% to nearly 0 within each decision session and returns abruptly to ~65% after a break.”

The only differences were how long it had been since they’d eaten and rested.

When the judges were running on empty, their calls got safe by denying parole, which kept everything the way it is.

Now picture your Tuesday at 3:40pm.

You’ve reread the same email 3x and still haven’t replied.

Approve the proposal you would’ve picked apart at 9am or shut down the one you’d have said yes to.

Someone on your team brings you a genuinely good idea, and you hear yourself say “let’s revisit next quarter.”

The hire you’ve needed for months, you tell your team “Let’s keep looking.”

Are those the decisions you really want to make or are you the judge right before lunch?

(Full disclosure, because you deserve it and transparency is key: later researchers argued some of that drop came from case order, since prisoners without lawyers often went last. The wider research keeps pointing the same way though. In one large US study, doctors prescribed more unnecessary antibiotics as their shifts wore on.)

The judges got their clarity back with a snack and a short break. For a founder making 40+ decisions a day, getting it back takes a bit more, but they don’t cost as much as you think they do.

Steady blood sugar, recovery between meetings, fueling the body exactly the way it needs, and staying within the energetic stress zone throughout the day will keep your head clear and sharp all day, instead of fading by 2pm.

I need “I’ll sleep when I’m dead”’s publicist 💁🏽‍♀️

The glorious 4am wake-up and the founder who hasn’t taken a real day off since the company started somehow became the proof of how much someone wants it.

But talk to the founders actually pulling ahead right now, they’re the ones who get hit by the same stress spikes everyone else does and manage to bounce back the next morning instead of carrying it for the rest of the week.

You can never avoid stress as a founder (heck, as a human!). What most founders misunderstand is that releasing stress and building tolerance is the key to success, not how much stress you can dodge.

Are you optimizing for how hard you can grind or how fast you bounce back after a bad one? by @dr.deannawrose

The tricky thing about the items on this checklist is that they start to feel normal.

Studies have shown that people who had 6 hours of sleep a night kept getting worse on attention and reaction tests. But they only rated themselves slightly sleepy.

Your body adjusts to the load, and the adjustment starts to “normal”.

These look like ten separate problems, but sport science counts them as one load. Training, travel, deadlines and psychological stress all add to the same total.

Athletes treat a cluster of small signs as an early warning, and they act before it has a chance to accumulate. But founders treat the same signs as an indicator to put in more hours.

Left my heart in Iceland with the sheep and ponies 🥲

#iceland_photography #icelandadventure by @dr.deannawrose

Duke and MIT researchers gave people the exact same pill and told one group it cost $2.50, the other 10 cents.

They gave both groups mild shocks to the wrist, while taking the same pill.

85% of those who thought they took the expensive pill reported real pain relief.

Only 61% of the cheap group did.

The pills were the exact same, just the difference in price from what they were told.

That’s basically what’s happening in the wellness industry right now.

The $400 red light panel, 6 week protocol promising a full reset, the miracle supplement stacks, cold plunge memberships… it feels like they’re working partly because they cost something and make you feel like you’re doing something.

Meanwhile the 3 foundational movers that truly support your capacity and stress threshold are free and readily available, so they don’t get credit for doing the job and most don’t even bother to try.

Your body doesn’t care what something costs. It responds to the actual mechanism, not the marketing.
