QUADZILLA DAY 🦖 Your quads are FOUR muscles — train them like it.

👇 Comment QUADS and I’ll send you the full leg plan 👇

THE 4 HEADS:
1. Rectus femoris — down the middle (the only one that crosses your hip)
2. Vastus lateralis — the outer sweep
3. Vastus medialis — the teardrop by your knee
4. Vastus intermedius — deep, hiding under the rectus

THE DAY:
1. Hack Squat — 3×6-10 (heavy, knees forward, every head works)
2. Leg Press, feet low — 3×10-12 (quads on blast, glutes out of it)
3. Leg Extension — 3×12-15 (rectus femoris’ moment)
4. Bulgarian Split Squat — 2×10 per leg (nowhere to hide)

The full plan is in Level Up — completely free on the App Store 📲

YOUR WATCH IS LYING TO YOU ⌚🤥 His watch said 800 calories... so he ate 800 calories. And the cut went nowhere.

💬 Comment APP and I’ll send you the link — Level Up calculates your REAL calorie expenditure from the food you log + how your weight trends. Free.

The science:
🔬 Shcherbina et al. 2017 (Stanford) tested 7 fitness trackers — their calorie-burn estimates were off by 27% to 93%. Not one device got within 20%.
💓 The funny part? Their heart-rate readings were actually accurate. It’s only the calorie math that’s fiction.

So if the watch invents 400 extra calories and you eat them back every day, your deficit quietly becomes a surplus — and the scale “mysteriously” won’t move.

THE FIX — let Level Up do the math:
📲 It calculates your real expenditure from the food you log and how your weight actually trends
🎯 Eat to that number every day, no matter what the watch claims you burned
⚖️ Weight trend stalls? The number adjusts with you — a real deficit, not a guess

Don’t eat your workout. Log your food, run a real deficit, and let the watch keep the heart rate. 📲

Level Up is completely free on the App Store.

Your back is not one muscle 🦴

It’s four regions — traps, mid-back, lats, lower back — and each one grows from a different angle. Train them in this order:

1️⃣ Barbell Row — 3 x 6-10, heavy. FACT: your torso angle picks the target. Bent over = lats. More upright = upper back.
2️⃣ Lat Pulldown — 3 x 8-12. The lats are the widest muscle in your upper body, and they pull your ARM down, not your shoulder blades. Think elbows to ribs.
3️⃣ Chest-Supported Row — 3 x 10-12. Chest pinned = your lower back can’t cheat, so mid-back and traps take every rep.
4️⃣ Straight-Arm Pulldown — 2 x 12-15. The one lat move your biceps can’t steal.

Thickness, width, mid-back, isolation. Save this for back day, and log every set in Level Up — completely free on the App Store 📲

Thor got bonked by his own hammer… then I stole his arm workout ⚡️🔨

Comment THOR and I’ll DM you the full session.

This is Chris Hemsworth’s actual Avengers: Doomsday session. No more 1,000-rep marathons or ten meals a day — just 45 minutes, every other day:

Seated DB press — 4 x 8-12 (triple drop set on the last)
Incline DB press — 3 x 12
Cable lateral raise — 4 x 12 each side
Rear delt flye — 3 x 15
Triceps pushdown — 3 x 12 (another drop set to finish)
60 seconds rest. That’s it.

Old Hemsworth trained all day. New Hemsworth is in and out in 45 and still looks like a god. Which approach actually builds bigger arms? 👀

Overhead extensions vs pushdowns — the study says it’s not even close for the long head. 🧪

Researchers had 21 lifters train ONE arm overhead and the other with neutral-arm extensions, twice a week for 12 weeks, then measured growth by MRI:

Overhead: +28.5% long-head growth
Pushdown position: +19.6%

And the overhead arm used LESS weight. Muscle length matters — the long head crosses two joints, so where your upper arm sits changes how stretched it starts every rep.

Want the full arm day that puts this to work? Comment HORSESHOE and I’ll send it to you.

Study: Maeo et al., European Journal of Sport Science (2022). Both positions grew the triceps overall — the overhead edge was in the long head.

Same abs. +800 calories a day. Here’s how 👇

Comment REVERSE and I’ll send you the free playbook 👇

Here’s the thing nobody warns you about: after months of dieting, your body adapts. It burns less, hunger gets loud, energy tanks. That’s metabolic adaptation — and it’s real, documented science.

So the worst move is the blowout. Diet’s over, double the food overnight, and the fat comes back faster than it left.

The fix is boring on purpose: add about 100 calories every week or two, mostly carbs, and judge the 10–14 day trend — not one scary weigh-in. Most of that early scale jump is water, not fat. The gradual part isn’t magic, it’s control: small steps stop the overshoot cycle.

The full step-by-step is in The Reverse Diet Playbook — free. Comment REVERSE and it’s yours 📩

Then track every step — calories, weigh-ins, the trend — in Level Up. Completely free on the App Store 📲

One all-nighter just cost you muscle 😴

Researchers kept healthy guys awake for one full night — zero sleep. The next day:

⬇️ Muscle protein synthesis: -18%
⬆️ Cortisol: +21%
⬇️ Testosterone: -24%

Less building, more breaking down. Sleep isn’t recovery fluff — it’s when the growth happens.

Track it like your training: sleep, food, lifts. All in Level Up — completely free on the App Store 📲
