I teach a LOT of beginner students. When I teach I always start with three basic concepts. One of which is that there are 6 movements of the spine. Lateral side bends to the left and right, twist left, twist right, heart opener, and forward fold. Every asana (the movement part of yoga) practice should include these 6 movements. Even if you JUST do those 6 movements with some hearty breathes YOU ARE DOING YOGA!

Peta Kelly explains in her book Earth is Hiring that we are like garden hoses. I think she meant it figuratively as in, how we relate to source energy and inspiration, but we are also kind of like garden hoses anatomically. Your spinal cord being the hose. Get that shit moving. Get the kinks out. Let your CSF and source energy flow freely!

Since being an NP is pretty much pecking away at a computer for a living (ask me how I know), I regularly have to take breaks to do my 6 movements of the spine otherwise my lumbar/sacral areas completely lock up and my thoracic/cervical spine slump forward. All 6 positions can be done easily in a chair without looking too ridiculous, so you have no excuse (even out at the desk) to stay kinked! When that 4a slump comes, unkink, take a big sniff of black pepper and/or peppermint and you'll be good as new.

Do these 6 movements before attempting to meditate. Seated Meditation pose (AKA easy pose) allows you to rest but not fall asleep which is key if you are trying to meditate. (Pro-tip: if you are falling asleep in your meditations you probably need to get more sleep!) In Seated Meditation pose you can do a couple things with your hands. Palms resting on your knees is a self-soothing, grounding position. Palms facing up on your knees is great for when you feel like you need to release and/or receive.
