“What I eat in a day to fuel HARD sparring”

If you gas out late in rounds…
it’s not your conditioning.
It’s your fuelling.

This is how I fuel as a 67kg amateur boxer to maximise:
• Glycogen availability
• Hydration
• Blood glucose control
• Output across every round

⸻

Full day totals
• Calories: ~2,525 kcal
• Protein: ~186 g
• Carbs: ~335 g
• Fat: ~56 g
• Fibre: ~25–27 g
• Sodium: ~6,000–8,000 mg
• Water: ~3–4L

High sodium = replacing sweat losses and maintaining hydration.

⸻

Breakfast

Build glycogen early. Set energy for the day.

Porridge:
70g oats
140g semi-skimmed milk
30g whey
50g frozen berries
20g peanut butter
1/4 tsp salt

• ~650 kcal
• Protein: ~43 g
• Carbs: ~69 g
• Fat: ~23 g
• Fibre: ~12 g

⸻

Lunch

3–5 hours out = time to actually store fuel.

Chicken + Cajun wedges:
350g potato
160g chicken breast
Cajun seasoning
Leafy salad
10g olive oil
1/4 tsp salt

• ~640 kcal
• Protein: ~55 g
• Carbs: ~70 g
• Fat: ~14 g

⸻

Pre-training (60–90 mins)

Fast carbs. Low fibre. Low fat.
Fuel, not fullness.

☕ Caffeine ~45–60 mins pre

Snack:
1 plain bagel
20g jam

• ~260 kcal
• Carbs: ~55 g

Elevates blood glucose → sharper, faster, better output.

⸻

During rounds

High intensity = blood glucose drops → performance drops.

Intra:
250ml Lucozade Sport

• ~16g fast carbs

Stay sharp. Don’t fade.

⸻

Post-session

Get carbs in quickly → start glycogen replenishment.

6 rice cakes:
• ~165 kcal
• Carbs: ~35 g

⸻

Dinner (30–60 mins later)

Refill glycogen. Repair muscle.

Honey soy chicken + rice:
300g jasmine rice
160g chicken
50g avocado
Soy sauce, honey, sesame oil
1/4 tsp salt

• ~700 kcal
• Protein: ~56 g
• Carbs: ~90 g
• Fat: ~16 g

⸻

Pre-bed

Slow protein → support overnight repair.

200g 0% Greek yogurt
• ~110 kcal
• Protein: ~20 g

⸻

Final point

Most people eat on habit.
I eat for performance.

Every meal has a job:
• Early → build glycogen
• Pre → raise blood glucose
• During → maintain output
• Post → recover + rebuild

You don’t gas out because you’re unfit.
You gas out because you’re under-fuelled.
