An epic return to the platform for @larnahmlowe ! Going 9/9 at the Police and Emergency Services Games and snagging third overall and second in her weight class.

Larnah has worked so damn hard to get herself back to the platform after dealing with a back injury earlier this year. After months of
perseverance and focusing on what was within her control when it came to training, rehab and nutrition she’s walked away with a day to be proud of šŸ™Œ

We love to see you back out there, lifting heavy and having a damn good time šŸ”„ by @wcroz

Contrary to popular belief the statement ā€œdepth will be there on the dayā€ is not a solution to an athlete who’s squats don’t meet a standard of depth.

Cueing depth or praying that it will be there when it counts very rarely works, depth within a squat is tied to one of two things:

1: The athlete fails on the execution, shits the bed and cuts the rep high.
2: The athlete’s position cannot facilitate adequate depth.

In the first instance a solid solution really lies in increased volume and exposure to good quality reps to minimize the chance of them panicking and mucking up the rep. That or the use of a pin squat / pause squat variation to give them a better feeling of where depth is.

For the lifter whose deficit in depth comes from physical constraints (their own position running out room to hit depth) that becomes a bit harder.

In some instances those constraints are what make the position so strong, so altering bar position, stance width or any other fundamental aspect of the lift itself could result in more available range which means more depth but also means it is harder to stabilise that range.

For those people an honest conversation needs to be had whether or not to take the risk of squatting high in the meet in a stronger position or taking a cut to efficiency for peace of mind they will get whites!

Either way, in both instances saying GO DEEPER won’t work. by @wcroz

Pretty handsome transformations from @finleyorphin.snpc who absolutely nailed this cut.

Over 10kg dropped in 12 weeks, to make a total of 13kg lost since we started working together in January.

Finley has been working with @wcroz for 2 years online now and started his nutrition with me in Jan 2026

We started out with a big focus on improving digestion, consistent calorie uptake and big goals with performance given he was 12 weeks out from his competition in April.

Following that he enjoyed some balanced social eating while travelling in Japan and came back locked in and ready to get lean.

This cut presented with no major hurdles except management of increased food noise, which it to be expected. We set up some strategies to help him overcome the classic discomfort of hunger and am incredibly proud of how he conducted himself.

The goal now is to maintain a comfortable level of conditioning whilst putting a bigger emphasis on performance again.

But unlike most commons fears people have while dieting, Finley’s strength and performance was minimally impacted over the duration, only starting to notice increased fatigue towards the tail end of the cut.

If you’re keen on dropping some weight but have a fear of losing strength over this term, get in contact for support.

Huge efforts from @90dale in his prep to @aplpowerlifting in September!

Not one for a lot of attention, but very good at quietly ticking the boxes in the background.

This prep, Dale put together some PBs along the way and hitting a smooth squat PB on competition day.

He also executed his nutrition incredibly well alongside our sports nutritionist @jordan.nexusperformance giving himself every opportunity to perform at his best.

If you want to take the sport more seriously and want to truly call yourself an athlete, these things matter. Get in contact today and work alongside a team of coaches who pay attention to the little details!

Everyone reading currently has a lift with a problem, be it something that occurs at the top end or a small technical issue they can’t get a handle on.

The existence of these problems at every level of performance is why coaches have a job, but if the solution was always a well placed cue or exercise, the value of coaching would be lower than it is.

It takes more than constantly yelling phrases at people to create lasting change in a position.

The key to creating that change is through accessories and variations.

Submaximally loading what you can identify as the problem in these different orientations can give you more positional awareness and a greater ability to produce

Usually you are only up to two variations away from solving a problem. Pick one that can be done at a high weight and at a high volume. Make sure the one that can be done at a high volume works on filling the hole in the output.

The high load variation needs to provide an opportunity to feel the position you need to be in, under high intensities.

Shout out to @coach_carlie.thitchener who absolutely smashed @aplpowerlifting Nationals in September!

We came into this prep with limited expectations, wanting to enjoy the prep and the competition day. But as we built momentum throughout prep we worked up to her biggest total to date!

170kg Squat, narrowly missing 180kg on depth
95kg Bench, a 15kg PB and had more in the tank
180kg Deadlift, for a solid 10kg PB

No need to cut any weight with the support of @mikki.nexusperformance taking care of nutrition this prep, allowing Carlie to eat a little extra food in the days beforehand.

Prep had its hurdles, as life like to throw them at Carlie, but she handled it like a champion and put up a 10/10 performance!

Throwback to 2017

In my preps to ProRaw a lot of people showed interest in the journey so @mikki.nexusperformance and I decided to create a little vlog series called Road To ProRaw.

I believe some of these clips are still on our Nexus Performance Australia YouTube or possibly in the reels on my IG if you scroll back far enough:

This particular episode was with @flexcoach_dean my nutrition coach at the time. It’s kinda cringe looking back at this video but it’s cool to see what we documented.

I recall I was on over 1100g carbs and 200g fats daily to get the calories in and keep up growth and performance.

ProRaw 9 is still my favourite competition to date, and I think looking back at these videos and how dedicated me and my entire support network were to the outcomes we had set our sights on is probably one of the big factors why.

Following this prep we carried on doing the Road To ProRaw series for the later years. by @wcroz

2026 APL Raw Tested Nationals done and dusted.
I am proud and also grateful to have been able to compete after an extremely challenging prep with lots of external stress and a chaotic few months almost pulling the pin 6 weeks ago.
Placing no real pressure on myself except to make it through the comp, competing at an all time body weight low of 72.2kg I went 8/9 with 190kg world record squat, 95kg bench and 190kg deadlift with 475kg world record total.
Coming in equal 1st in open age and 2nd based on body weight and 1st masters division I am proud I stuck it out, because quitting isn’t my style.
Thank you to @wcroz and @mikki.nexusperformance for getting me to comp and @the.muscle.lab for looking after my body as always. Most of all thank you to my kids šŸ’œ for always being my number 1 supporters and my family and friends for always encouraging me and being by my side. Onto a nice long offseason āœŒļø by @wcroz

To say that it took a village to get me to APL 2026 Nationals, would be an understatement…

The last 3-4 weeks were riddled with 80hr work weeks, injuries, missed lifts, and for the first time in 8 years, sitting outside my weight cap (and not in a good way). I think I told each one of my coaches that I was going to pull out. So I’ll take the wins of the day, even though we just fell short of that 400kg total…

S: 130 / 137.5 / 145 āœ… (+2.5kg PB)
B: 92.5 / 97.5 / 102.5 āœ… (+2.5kg PB)
D: 140 / 147.5 āœ… / 152.5 āŒ (-2.5kg)
Total: 395kg (+2.5kg PB) and 13th / 29

To @wcroz - I have no words other than thank you for programming me through all of it and handling me through the chaos. Also thank you for putting up with all my meltdowns and breakdowns. You’ve been the voice of reason and there’s no one else I’d rather guide me through a prep.

@mikki.nexusperformance my powerlifting mum. I’m sorry I made your job harder and put on a bunch of weight. I’m also sorry I complained a lot during the water cut. But I wouldn’t have made it to the platform had it not been for you (and I’ll never doubt your ability to shed 3kg in one week again or panic about it). Thanks for staying calm when I didn’t

@powerlifting_physio thank you for working miracles. The amount of injuries I showed up with and you worked through each of them (knee, back, neck / shoulders). You kept my body moving throughout. And you gave me pep talks when I wanted to pull out.

@ohnoannie89 shoutout for getting me up at 6am or telling me to go to the gym at midnight after work to get my sessions in. You pushed me and kept me honest through the last 3.5 months. Also thank you for hiding all the snacks during my cut. And carb loading with me in the last 48 hours.
